啥啥啥?躺着、瘫着算哪门子的“久坐”啊?
嘿,还真算。根据世卫组织的标准,当我们大脑清醒,以坐、躺、斜靠等低能量姿势不动弹时,就算是“久坐”了。[1][2][3]
一个比较简单的判断方式是:每天步数不超过5000步,就算是久坐了。[4]

这么一想,我们每天久坐的时间其实远比大家想象得长得多。
8个小时只是中位数,很多人的久坐时间都超过了10小时。毕竟,作为打工人,正常上班时间就八个小时,再加上加班、通勤坐地铁或者开车的时间,以及回家后的躺平……轻轻松松突破12小时。[5][6]
而这样长时间的久坐,缺乏运动,就会给我们的身体带来巨大的伤害。

让你离好体态更远。
这不是错觉:坐久了,好好的翘臀就会变扁。再继续久坐,屁股还有可能当场死亡。
长时间不动,身体会进入节能模式。就像节能模式的手机会关闭不常用的APP,身体也会“关闭”我们不常用的肌肉。
无论是坐还是躺、瘫,臀肌都处于闲置状态。久而久之,身体就会觉得我们大概用不上臀肌,干脆让它自行退休了。[7]

如果我们长时间保持坐姿,大腿前侧的肌肉就会一直处于一种变短变紧的状态,而后侧和臀大肌则是保持着拉长松弛的状态。前侧肌肉一直发力,就会变得紧张。
后侧肌肉一直不怎么发力,久而久之就会忘记怎么发力,即使当我们站起来,它们依然会保持着坐姿时那种不平衡的状态。就是后侧肌肉想发力,也会被紧张的前侧肌肉拉住,无法正常收缩。
这就是所谓的“死臀综合征”,医学上也叫臀肌失忆症。
它指的是臀部肌肉因为长时间的消极怠工,而失去了收缩能力,从而无法承担起正常功能。你可以简单粗暴地理解为,屁股摆烂太久了,已经不行了。
而作为人体最大的肌肉群,臀肌一旦功能受限,会对我们的腰、背甚至腿等多个部位都造成不良影响。
臀肌是我们核心力量的核心,没了它,我们连最基础的站直都做不到。
不少骨盆前倾的人,都是因为后侧链肌肉无力,而前侧肌肉又很紧张,导致力不均匀,硬拉着身体往前,就形成了挺肚子、撅屁股的不正确姿势。

久坐的人,往往还有腰酸背痛的毛病。
当我们做某个动作,比如蹲起拿重物时,原本应该是臀部承担起最大的发力,但由于它没那么好用了,其他部位就得被迫帮它干活儿,承受额外的压力和应变,这也就是所谓的代偿。
大腿、腰、背、膝盖等其他部位,都是常见的代偿部位。长期下去它们出现酸痛、损伤也是在所难免的。[8][9]

当然,久坐对这些部位本身也不够友好。
坐姿,本身就对腰是个巨大挑战。坐姿时,椎间盘承受的压力明显高于站姿时。
长期坐着,椎间盘就容易凸出,而为了维持身体的挺立,腰背肌肉也长期处于发力状况,很容易累。所以久坐的人,很容易有腰痛的问题,尤其是女性,由于髋关节的构造不同,脊椎和尾椎都会承担更多压力。[10][11]
肩颈、背部,也会在久坐动作中承担长期的压力。一项对长期久坐的上班族进行的调查就发现,有超过60%的人都有背痛的问题,而且又是女性比男性更容易中招。[12][13][14][15][16]

如果你没有什么运动损伤,却总是被腰酸背痛所困扰,别疑惑了,这就是你硬生生“坐”出来的。
久坐,
甚至会影响你的精神状态
浑身哪哪儿都不舒服,就够烦人了。而久坐,还会在精力和情绪层面给你带来更烦人的后遗症。
久坐不动的生活方式,会影响我们的睡眠质量。一个原因是,久坐行为往往和屏幕使用时间相关联;另一个原因则是,久坐会让我们一天的消耗量很低,但同时又会让我们的肌肉紧张、疲惫。
多方面的因素共同作用,就让我们很难睡个好觉,不仅入睡困难,睡着后也很容易中断、质量差。而在白天,久坐人群还会出现嗜睡、昏沉的问题。
简单来说,就是晚上睡不好,白天睡不醒。[17][18][19]
长期的久坐状态还会让我们的心理健康也大受影响。一篇对12.8w人进行荟萃分析的研究发现,久坐行为和抑郁风险呈正相关。尤其是像看电视、刷短视频这样精神上也不活跃的久坐行为,会显著增加抑郁的风险。[20][21]
久坐与抑郁风险的关联,可能是因为长时间久坐,尤其是面对着屏幕会阻碍我们进行面对面的直接交流,而社交互动的减少增加了抑郁的可能性。此外,适当的运动是减少和预防抑郁症的重要途径,久坐导致的体力活动减少也可能是导致抑郁风险增加的原因。图片来源:pexelebruary 2021, Pages 199–211
最后,久坐还有一个更更更长远的影响——提高患病风险,增加死亡风险。久坐,已经被证明是独立于非传染性疾病的独特风险因素,不仅会提高痛风、心脑血管等疾病的患病率,还会增加全因死亡风险。[22][23][24][25][26]
久坐导致死亡风险增加,可能是因为久坐导致的大肌肉群萎缩,影响了人体正常的生理代谢;同时,由于肌肉长期处于休息状态,人体血液中的甘油三酯浓度会提高,这会增加我们罹患心脑血疾病的风险。图片来源:pexel

真没你想得那么难!
一句话总结:久坐会让我们屁股扁、浑身痛,睡不好、抑郁还活得短。
现在,你还觉得生命在于静止吗?
对抗久坐危害的最好方式,当然是运动。根据世卫组织的建议,每天最少22min的中高强度运动,就足以减少久坐的危害。
但……我知道大部人都做不到。没关系,还有个更轻量级,你绝对做得到的方法,也特别有用!
你只需要时不时用轻度的身体活动来打断久坐状态就够了。

比如,办公的时候,可以站、坐交替,用调节办公桌高度的形式减少久坐,日均可以减少22min久坐,而且还能带来压力减少、幸福度提升、疼痛减少的好处。[26]
如果只能坐着,那就隔一段时间起来接杯水,或者绕着工区走一走;如果你有兴趣,还可以在厕所的隔间里做做伸展运动或者深蹲,简单激活下你休眠的臀部肌肉。

如果在家,可以起来把家里的地扫一扫,或者把积攒了好几天的衣服丢进洗衣机。实在不行,追着家里的猫跑两圈,不光你动了,猫也能减肥。如果这些你都不想做,去洗个澡也不错。
